The temp was 48 degrees F, which was perfect weather for a beatdown. Today marked YHC’s 2 year anniversary of joining F3 and was also first day of Chinese New Year (Year of the Rat). YHC gave his standard disclaimer and ran to the great lawn for some warm-up exercises.<\/p>\n\n\n\n

The PAX formed 2 lines in Indian Run\nformation and jogged from the great lawn to the track.<\/p>\n\n\n\n
At the track, the PAX circled up to do some Dirty McDeuce<\/strong>.<\/p>\n\n\n\n First Set: \n<\/p>\n\n\n\n Slow Merkins x 10 IC<\/p>\n\n\n\n Squats x 20 IC<\/p>\n\n\n\n Flutterkicks x 20 IC<\/p>\n\n\n\n Then ran to the middle of the football\nfield and back.<\/p>\n\n\n\n Second Set:<\/p>\n\n\n\n Shoulder Taps x 20 IC<\/p>\n\n\n\n Lunges x 15 IC<\/p>\n\n\n\n Hello Dolly x 15 IC<\/p>\n\n\n\n Then ran to the middle of the football\nfield and back.<\/p>\n\n\n\n Third Set:<\/p>\n\n\n\n Burpees x 10 OYO<\/p>\n\n\n\n Jump Squats x 15 OYO<\/p>\n\n\n\n LBC’s x 20 IC<\/p>\n\n\n\n Then ran to the middle of the football\nfield and back.<\/p>\n\n\n\n The PAX formed 2 lines again in Indian\nRun formation and moseyed to the fountain in front of NOMA. Each PAX\npartnered up for Dora 1, 2, 3.<\/p>\n\n\n\n DORA 1, 2, 3<\/strong><\/p>\n\n\n\n 100 Step-ups \u2013 while one PAX was\ndoing the step-ups, the other PAX was Rat Crawling (thanks to\nPopalock for reminding the Q to stick with the Year of the Rat theme)\ninstead of Bear Crawling from the fountain to the 2nd<\/sup> set\nof the steps in front of NOMA and back.<\/p>\n\n\n\n 200 declined shoulder taps \u2013 while\none PAX was doing the shoulder taps, the other PAX was lunge walking\nfrom the fountain to the 2nd<\/sup> set of steps in front of NOMA\nand back.<\/p>\n\n\n\n 300 LBCs \u2013 while one PAX was doing\nLBC’s, the other PAX was bunny hopping the same distance as above and\nback. Flap Jack until all exercises were completed.<\/p>\n\n\n\n SPRINT<\/strong><\/p>\n\n\n\n Upon completion \u2013 Picked a different\npartner and went to the field next to NOMA. Each PAX lined up by the\nfirst tree.<\/p>\n\n\n\n First Set:<\/p>\n\n\n\n One PAX sprint to the 4th<\/sup>\ntree and did 5 hand-release merkins and sprint back and tagged his\npartner. Flap jack until each PAX did 3 rounds of the sprint.<\/p>\n\n\n\n Second Set:<\/p>\n\n\n\n One PAX sprint to the 4th<\/sup>\ntree and did 10 SSHs and sprint back. Flap jack until each PAX did 3\nrounds of the sprint.<\/p>\n\n\n\n The PAX then moseyed back to the flag.\nEveryone ended the day with a 2 min plank (1 minute in high plank\nand the final minute in low plank).<\/p>\n\n\n\n COT. I am very grateful to be able to workout with the PAX on a regular basis. I never take it for granted the fact that I am able to attend F3 workouts 2 years straight.
