  • Mardi Gras Mambo – from Willie

    7 pax gathered on Mardi Gras day at 5:00AM to start the festive day with a beatdown. The warmup consisted of the following all in cadence:

    SSHx20, Imperial Walkers x20, Hillbillies x20, Arm Circles x10, Grass Grabbers x10, Burpees x5

    The Pax moseyed to the parking lot close by, partnered up and did the following 100, 200, 300 exercises while the partner pax ran to the end of the parking lot and back.

    Merkins, Freddie Merks, Squats

    The rest of the workout consisted of the F3 card deck, 40 cards and a lap after 10 cards. Exercises were as follows:

    Hearts – Burpees
    Diamonds – Diamond Merks
    Clubs – LBCs
    Spades – SSH

    We ended the workout with round Mary and a COT. Always great to lead this group!

  • WF3Q: all the hits, all the time – from Bolt

    This early morning radio show included classics by artists such as Ludacris, Kenny Chesney, Darude, and Survivor, so basically a playlist created by a total nut job.

    Guest appearances by WB Pax (Frozone and Short Bus—thank you!) that’s what happens when cocktail-ing with Mahatma…

    Warmup IC: SSH, arm circles forward/back, tclaps, seal claps, Moroccan night clubs, self love (all 15x); Toy soldiers, IW, hillbilly squats (15x)

    Mosey to bleachers for dry docks up the bleachers, increasing by one rep each row except top one for 10 reps. Tricep dips down the bleachers staring with 10 reps, decreasing by one each row.

    Mosey, grab rocks, carry to parking lot and place pairs of rocks at each tree. Pair up for 5 rock station circuits (10 reps each) plus bonus track (Deca-die of pain): Squat , OH press, Curls, Lying press, tricep press. 3 rounds, moving between stations differently each round: mosey, reverse crab walk, bear crawls. Fracsac, ever the masochist, rolled out first deca-die after which we had to perform the move/count it landed on.

    Return to rock pike and circle up for Mary, Pax choice/lead in cadence. Return to flag for COT; thanks men for showing up and allowing me to lead!

    Warmup:

    SSH – 20 IC
    Arm Circles -10 IC
    Reverse Arm Circles – 10 IC
    Imperial Walkers – 10 IC
    The Morpheus – 10 IC
    Grass Grabbers – 10 IC
    Windmills – 10 IC
    Mountain Climbers – 10 IC

    The Thang:

    Partner up with a person from the opposite group (F3 and FiA).

    Dora to the marker and back.

    100 – Shoulder taps (1is1)
    200 – LBC’s
    200 – Squats

    Burpees – 10 OYO

    Switch to FiA for the remainder of Beatdown.

    Tabata / HIIT style:

    2 rounds of each working 45 seconds with 15 seconds rest:

    1) Plank jack w/ crunch.
    2) Prisoner get up w/ jump.
    3) Sit up to Get up.
    4) Suicide Push Ups (Catalina Wine Mixers).
    5) Froggers.

  • Burpees and Levees just feel right – from Fracsac

    5 Pax made a choice to take the DRP on their journey to get right and posted to the OG. YHC traveled way o’er yonder on the West Bank, wondering who would show following a late night of crypto talk. With a shovel flag planted, disclaimer was given, then:

    Warmup

    SSH IC x 31
    IW x 15
    GG IC x 10
    AC x 15, fwd and back
    Peter Parker IC x 15
    Mtn Climber IC x 15

    Mosey to the levee, which is incredibly steep! Start off with Jacob’s Ladder:

    Run up levee, 1 burpee, run back down
    Run up levee, 2 burpees, back down
    Continue up to 7 burpees
    That’s 28 burpees so far…

    Mosey to top of levee for some 11’s. There just happens to be 11 light posts, so can’t pass it up!

    Burpees is the exercise and broad jumps are the movement between posts. Start at 1, end at 11.
    That’s 66 more burpees….94 total thus far..

    With the mighty Mississippi River receding from the steps, take advantage and incorporate into the DirtyMacDeuce…

    4 rounds of 3 x 12 rep exercises, an arm, a leg and a core. Run a lap after each round. The lap was down the riverside levee, across the bottom, then back up.

    Round 1 – merkins, flutter kicks, squats
    Round 2 – Floyd Mayweathers, Hello Dolly, low slow squats
    Round 3 – Catalina Wine Mixers, Freddie Mercs, Bobby Hurleys
    Round 4 – Diamond Merkins, tin snips, and 12 Burpees

    That brings the burpee count to 106….

  • Westbank Park Run

    It was a beautiful morning for some running. Something we westbankers rarely do.

    We moseyed over to the playground to warm up.

    Windmills
    Sun-gods
    Hairy Rockettes
    SSH
    *New* 8-count Ski Abs Body-Builders

    Then we moseyed over to the service road and attempted to do:

    4 rounds
    1st Round:
    15 of each:
    Heels to Heaven
    Alternating Side Squats
    Flutter Kicks
    Hand-release Merkins

    then, 4 laps down and back on the service road.

    The subsequent rounds would decrease a lap while increasing the reps by 5.

    We worked hard, but we only got through 2 rounds by the end of the allotted time.

    We then moseyed back to the playground for cool-downs. We ended the workout with normal close-out.

    It was good first try at some running! We look forward to incorporating the service road in future workouts!!

  • Westbank Circuit Course part II

    Back in Sept 2018, the PAX from Master Melvin attempted the WestBank Circuit Course. During that attempt, we were able to do about 6 rounds of the circuit for a total of 2 miles of running.

    Today, we attempted the Course and we did 9 rounds for a total of 3 miles!

    We started the morning with:

    SSH – 10
    Sun gods – 10 each direction
    Peter Parker – 10
    Parker Peter – 10
    Mountain Climbers – 10
    Merkins – 10
    Windmills – 7
    DaisyPickers – 7
    Sprinklers – 7

    Then we moved to the WestBank Circuit Course:

    Circuit Course with stations (individual effort)
    Each lap = # of Reps
    1 lap = 1/3 Mile
    Station 1:  Box Jumps
    Station 2: Tricep Dips
    Station 3: Burpees
    Station 4: Super Crunches
    Station 5: Diamond Merkins

    After 9 rounds, we ended with some cool-down stretches and a mosey to the flag and close-out.

    That was awesome to see how we’ve grown over the last year. Cool thing is though it was an individual effort, we did it all together!

  • Christmas in the Westbank

    On a mild morning, 5 Westbank Pax embarked on celebrating the true meaning of an F3 Christmas.

    We celebrated the 12 Days of F3 Christmas by stopping at each station around the park and ‘singing’ and celebrating that day of Christmas.

  • 5 year CONVERGENCE!

    Well – 5 years later we are still going STRONG! I remember when we started thinking I don’t have time in my life for this group. After a week of beatdowns I knew that we had to commit to growing this group – it had already begun to change my life and they way I interact with people everyday. I know after a nasty 530am beatdown – that I can handle anything the day throws at me. Thanks to all the guys here in NOLA that keep things running so that we can continue to be a group. Thanks to OBT for taking time out of his life to get us going in the GLOOM! Looking forward to 5 more years of F3 in NOLA.

    Today the pre-run started with about 20 PAX for a run down BAYOU ST JOHN. Beautiful weather, cool air and a crisp breeze. We ran 12 min out and 12 min back so that we could arrive in time for the fun.

    KUCH – has a been a great EH’er and a nice addition to F3 NOLA. Kuch started the party off with a WARM UP circle. SSH, Imp Walkers, Arm Circles, Peter Parkers, Merks.

    Then we divided up by 5 count into teams. We did 5 burpees, 5 Lunges, 5 Merkins, 5 Squats, 5 Plank Jacks. Bear Crawl across the lawn. Run back. KUCH did an excellent job getting the teams set quickly

    5 reps. We ran out of time and had to call it after 3 reps. No team won due to the shortened KUCH set. Kuch represented NOLA well – with a pretty gnarly start to a celebratory event.

    2nd set with DURACELL – FROM BATON ROUGE

    Duracell brought out 2 coupons. 40lb cinderblocks. 2 PAX ran to the center and did 3 thrusters. We went two different directions. A slow starter but once the PAX got the hang out this one – this was a solid beatdown. Duracell had to do about 15 exercises in cadence to 20. Exercises ranged from a regular plank, to shoulder taps, to merk variations to squat/lunge variations. The highlight of this section was Mathlete’s 2.0-Bear getting that cinderblock in the right position and up. Duracell represented the RED STICK well.

    THIGHS FROM THE WANK- 3rd quarter. We started with a solid mosey over the to the lawn in by the museum. Upon arrival we see that Thighs has organized with some printed out signs a 15 min beatdown that is going to suck. At each sign there was an exercise- PAX had to complete 20 reps the first time through, 15 reps the 2nd time through. (Possible 3rd time for the fastest pax members). Exercises were:

    1. Bonnie Blaires
    2. Diamond Merks
    3. Reverse Crunches aka Gaspumps
    4. Bobby Hurleys
    5. Merkin Toe Touches (need to incorporate this more in my Qs)
    6. Freddie Mercs

    RUN back to the start line and do this again. Thighs had the teams organized in a way by street names. Due to 75 PAX that didn’t quite workout but Thighs quickly modified and let the teams fall where they were. A good quick call. Thighs demonstrated that there is nothing easy about the WANK. Those guys are tough! Great turnout by the WB.

    STEVE FROM THE NORTHSHORE- FINISHED OFF The PAX back on the great lawn. Each pax got a partner.

    You had to do your partners age in burpees, your partners weight in LBCS, and your partners months in F3 in Freddies.

    Steve had a few minutes left so he finished with some Peter parkers, and some American Hammer.

    After a 75 PAX NAME O RAMA, NUMBERRAMA – Hokey POkey finished us off with an awesome prayer!

    After the whole beatdown we gathered at Cafe Du Monde for a 5 year celebration party. Tclaps to Rudy, Tool and Gabrielle for making that happen. There were eggs, bacon, sausage, grits, biscuits, beignets and plenty of coffee!

  • Growing the Master Melvin

    Week 3 of the IPC had our two new Pax from week 2 come back, and the arrival of another FNG.

    A brief disclaimer, followed by a quick warm up and and get on with week 3!

    Who would have thought the IPC would help grow the AO!

  • You’re doing whaaat? Said 2 FNG’s on the WB

    The Master Melvin is dedicated to the IPC this month, regardless of circumstances. For example, Frozone brought 2 FNG’s to the gloom, but may have failed to fully disclose what they would be doing. As the supplier of coupons, Frozone made sure there were enough to go around. These West Bank Pax don’t play around….

    YHC made a stop at the AO the night before and measured out a 400m track WB style. Once T-Square gets that pull up bar in place, this AO is going to be the place to be when you feel like knocking out a Murph! But back to the here and now….

    7 Pax, including 2 FNG’s hit the ground running with the week 2 IPC. This week was no joke, but YHC is glad he did it! A couple guys had to leave early, as this one ran over the normal time. Times have been entered in the spread sheet.

    COT with Count off, Name-o-rama, announcements, intentions, FNG naming, and closed with a prayer to the Sky Q.

    NMM – Welcome Roscoe (reference to Roscoe P Coltrain) and Hack Attack (Cyber Security guy). T-Claps for showing up and rocking the second week of the IPC! The WB is growing, men are getting stronger, and leaders are being created.
